How to Hydrate for Melbourne's Summer Heat

Melbourne's reputation as a city with four seasons in one day is well-earned. But for endurance athletes, what's particularly challenging is the extremes. A 38-degree Saturday ride after a week of mild training conditions is a very different physiological challenge than the same session at 20 degrees — and your hydration plan needs to reflect that.

What heat does to your body during exercise

When ambient temperature rises, your body has to work harder to dissipate heat. The primary mechanism is sweat. More heat means more sweating, which means higher fluid and sodium losses per hour than you'd experience in cooler conditions.

For most athletes, sweat rate roughly doubles between mild and hot conditions. If you normally lose around 700ml per hour at 20°C, you might lose 1,200ml or more at 35°C. And because sodium concentration in your sweat stays roughly constant regardless of conditions, your sodium losses scale proportionally.

The complication is that many athletes calibrate their hydration strategy based on how they feel in training — which in Melbourne is often done in the cooler morning hours. When race day brings afternoon heat, the same strategy becomes significantly inadequate.

The pre-race load

One of the most effective strategies for managing heat-related hydration challenges is sodium preloading — taking a concentrated sodium dose in the hours before an event.

By increasing your blood sodium concentration before the start, you encourage your body to retain more fluid heading into the race. You start with more "in the tank." This doesn't replace the need to drink during the event, but it gives you a meaningful buffer against early dehydration.

This approach is particularly valuable in Melbourne's summer races: events like Run Melbourne, the Melbourne Marathon, or triathlon events where the start time may push into the heat of the day.

Practical adjustments for hot days

Increase fluid targets proportionally. Use the temperature as a guide — broadly, every 5 degrees above your usual training temperature warrants a meaningful increase in your per-hour fluid targets. Don't change what you drink, change how much. If you've settled on a product that matches your sodium concentration, stick with it — don't switch products on race day. Instead, increase the volume.

Acclimatise where possible. Two to three weeks of regular training in heat builds physiological adaptations that meaningfully reduce the stress of hot-condition racing. Even heat-mimicking sessions indoors can help.

Know your response to heat. Some athletes — particularly salty sweaters — are significantly more affected by heat than others. If you reliably suffer in warm conditions, this is a signal that your sodium losses may be higher than average and worth investigating.

The honest reality

There's no universal formula that covers every Melbourne summer race. The athletes who manage heat best aren't the ones with the best aerobic fitness — they're the ones who know their numbers, have practised their strategy in training, and don't leave hydration decisions to instinct on race day.
